Resistance training means making muscles work against a load: your body, a machine, a band or a free weight. Practice improves how you perform the movement; over time, appropriate training can also increase muscle size and force production. Results depend on training, recovery and individual differences.
You are learning a physical skill. The first sessions are a place to find repeatable movements and manageable loads.

Your nervous system learns the lift
Strength is partly a skill. Your brain and spinal cord send signals to muscles; practice helps you produce and coordinate force in the movement you are learning. You can become stronger before a large change is visible in the mirror. This does not mean early progress is entirely neural or that muscle growth waits for a fixed number of weeks.
A motor unit is a motor neuron and the muscle fibers it controls. Recruitment means bringing motor units into action; rate coding means changing how often they receive signals. A four-week study of ankle dorsiflexion training found changes in recruitment and discharge rate alongside increased force. It illustrates one mechanism, not a timetable for every lift. These are useful programming categories, not a claim that every muscle works in isolation. Pressing also uses the arms; a row involves more than the back.
Choose your equipment
Machines: Adjustable seats and guided paths can simplify learning. Ask staff to show you the settings; a machine still needs to fit you.
Free weights: Dumbbells and barbells allow more freedom of movement and require you to manage the path and balance.
Bodyweight and bands: Useful at home. Difficulty changes with leverage, band tension and the version you choose. Inspect bands and use secure anchors.

Select a load you can measure and control
For muscle building, planned exercises, sets and recovery make the training stimulus easier to assess than wearing wrist weights throughout the day. Wrist weights can have a role in targeted exercises, but swinging the arms with added weight may stress joints and tendons. Choose equipment for a defined movement and progress it deliberately. Decide what you will practice
Write one clear aim: “Learn the main movements and complete two sessions each week.”
Choose times you can realistically keep. Keep the same main exercises long enough to learn them.
Daily movement is different from a hard full-body workout every day. Begin with the sample's two nonconsecutive lifting sessions. A more frequent lifting schedule needs an intentional distribution of workload and recovery.
What about bodybuilding splits, powerlifting and advanced techniques?
A split divides training across days. Powerlifting focuses on the squat, bench press and deadlift. Bodybuilding emphasizes muscle development. Drop sets and supersets are ways of organizing work. These are options to learn later; they do not need to determine your first routine.
Bring water, stable footwear and your planned exercises. Ask staff how to adjust unfamiliar equipment, secure weights and use safety stops. For free-weight presses, learn a safe setup and finish with a qualified trainer or spotter.
If you have an injury, significant health condition or symptoms with exercise, get advice tailored to you before using the sample routine.

Warm up with a purpose
Start with around 5–10 minutes of easy walking, cycling or similar movement. Then rehearse the first lift with a light load. These practice sets prepare you to perform it; they should not exhaust you. Mayo Clinic
For example, before chest presses, adjust the seat, practice several easy repetitions and check that the handles, wrists and elbows move comfortably. Use an additional light practice set when the next exercise is unfamiliar.

Learn to notice a muscle contracting
Touch can be an optional cue. Light contact with a muscle can give you a concrete place to focus during an easy practice movement. It is a learning aid to try, not something every beginner must do throughout a workout.
Practice
Example: find your biceps
Notice
Without a weight, rest the opposite fingertips lightly on the front of your upper arm. Slowly bend and straighten the elbow a few times; notice the change in firmness.
Repeat without touch
Remove the hand and reproduce the same controlled movement.
Add a light load
Use a secure grip and your normal setup. Keep the movement consistent rather than chasing the strongest sensation.
This is a suggested practice example, not a research-tested dosage. Do not release a supporting hand, barbell or handle to touch a muscle during a loaded set. Do the touch rehearsal first when both hands are needed for the exercise.
What does the research actually show?
In a small bridging study, combined verbal and tactile cues increased measured activity in both glutes and hamstrings; they did not selectively isolate the glutes. Another small study found a benefit for broad-jump distance from tactile cues, but no significant increase in measured gluteal force. Effects depend on the cue and task. These studies do not establish that self-touch produces more long-term muscle growth or that all beginners need it. Hollman et al., 2018 · Lehecka et al., 2024
A muscle can be working without a strong “feeling.” Use sensation alongside movement quality, a suitable load and your training record. For a compound exercise, a simple action cue such as “push the floor away” may be easier to use than thinking about several muscles at once.
Choose the first weight
For the sample plan, start lighter than you think you need. After a practice set, ask: “Could I do several more repetitions with the same technique?”
If yes, this can be a useful learning load. If you are straining early or changing the movement, reduce it. You can adjust between sets. There is no requirement to discover your maximum.
Why your friend's weight is not your starting weight
Two people can have different experience, limb lengths, body size and equipment settings. Copy the exercise only if it fits your plan; choose your own resistance. A machine's displayed weight also cannot be compared reliably with a different machine.
Gym etiquette that makes sessions easier
Ask “How many sets do you have left?” if equipment is occupied.
Offer to alternate sets only if changing the setup is straightforward.
Keep walkways clear, wipe equipment and return weights.
2 × 8–12 means two working sets, with eight to twelve repetitions in each. Rest between the sets.
Per side means the number is completed on each side. A dumbbell weight in this manual means the weight of each dumbbell.

This is a coaching estimate, not a sensor reading. Beginners often misjudge it. In the sample plan, finish conservatively with about 2–3 good repetitions left once you have learned the exercise. Stop earlier if form changes. Failure is not required on every set. ACSM
Give the next set enough rest
For this starter routine, allow roughly 2 minutes between larger exercises' working sets. Take longer if your breathing or ability to repeat the movement has not recovered. Smaller accessory exercises may need less. These are adjustable starting points, not strict timers.

A simple way to progress
Use the example range 2 × 8–12. Keep the weight until you can complete both sets at the top of the range with consistent technique and a few repetitions remaining. Confirm that result over two sessions, then try the smallest available increase.

The example shows a decision rule, not a promised rate of progress. If the next increment is too large, retain the old load or find smaller increments. Avoid forcing extra reps to satisfy a table.
Should I add more sets too?
First establish a routine you can repeat. If recovery and technique are good but a goal needs more work, add volume gradually rather than increasing load, sets and frequency all at once. The starter routine is an introduction; it is not the maximum possible muscle-building workload.
Do low reps build strength and high reps only burn fat?
Rep ranges do not divide neatly into those categories. Load, effort, total work and specificity matter. Heavier training is particularly useful for heavy-lifting strength, while muscle growth can occur across different loads. A moderate range is a practical learning choice. ACSM review

Watch for: Avoid dropping quickly or letting your feet lose contact. Your knees can travel forward; choose a depth you can manage.
Adjust it: Use a stable chair behind you as a depth reference. Add a light goblet load when ready.
How to move: Hold a dumbbell vertically close to your chest with both hands. Take a comfortable stance. Lower with your elbows inside the knees as space allows, then push through your feet to stand.
Watch for: Keep the weight close. Avoid lifting a load you cannot hold securely.
How to move: Set the rack and safety bars with a trainer. Rest the bar on the upper-back muscles, take a small step out, brace and squat to a controlled depth. Stand, then walk into the rack to finish.
Watch for: Do not rest the bar on the neck or load beyond a reliable unrack and rerack.
Adjust it: Goblet squat first; front squats and Smith-machine squats use different setups.

How to move: Step one foot backward onto the forefoot. Bend both knees through a controlled range, then push through the front foot to return. Alternate or finish one side.

Step-up

How to move: Place the whole lead foot on a low step. Rise mainly through that leg, bring the other foot up, then step down slowly. Train both sides.
Watch for: Avoid bouncing off the trailing leg or choosing a box that forces the pelvis to twist.

Hip hinge / posterior chain

Adjust it: Use a floor bridge first: upper back stays on the floor. This changes the range and setup.
How to move: Have staff align the machine pivot near your knees and position the roller above the heels. Keep your hips on the pad. Bend your knees to curl the roller upward, then slowly return.
Watch for: Avoid lifting the hips to move the load or allowing the stack to slam.
Adjust it: Use a lighter load or the seated version after learning its settings.
How to move: Start standing with weights close to the thighs. Keep a small knee bend, send the hips backward and lower the weights close to the legs. Stop before losing trunk control, then stand by extending the hips.
Watch for: It is a hinge; do not chase the floor by rounding or turn every repetition into a deep squat.

Watch for: Avoid twisting forward or sinking into the supporting shoulder.
Adjust it: Bend the knees and support from elbow to knees to shorten the lever.
Pallof press

Main areas: Trunk control against rotation.
How to move: Stand side-on to a chest-height anchor. Hold the handle at the chest with both hands, then press straight forward while keeping the torso facing ahead. Return slowly; train both directions.
Watch for: Avoid allowing the cable to twist the body or choosing an unstable anchor.
Adjust it: Move closer to a band anchor, lower cable resistance or shorten the reach.
Choose a variation for a reason
How do I choose between versions?
Choose the variation that matches your goal, equipment and controllable range. Machines, dumbbells, barbells and bodyweight movements can all have a place. They do not have identical resistance paths, and displayed weights are not directly comparable.
For home training, bodyweight squats, split squats, raised-hand push-ups and planks cover useful movements. A securely anchored band row can add pulling work; inspect the band and use an anchor designed for exercise.
Barbell squats, bench presses, deadlifts and pull-ups are now included above. They are options, not prerequisites for the sample routine. Learn their setup and safety arrangements before heavy loading.
Choose two nonconsecutive days, such as Monday and Thursday. Repeat the full-body session below. Start with one working set per exercise during your first week; use two once the movements feel familiar and recovery is manageable.
This is an original example built from general training principles. The precise exercise selection, ranges and four-week sequence are coaching choices, not a study-tested prescription for every person.

A replacement needs its own starting load. Do not copy the number from a different machine. With only bodyweight and no safe pulling setup at home, this exact routine is incomplete; use a properly anchored band row or seek a suitable home program instead of improvising furniture rows.

Choose meals with a protein source, carbohydrate-rich food, vegetables or fruit, and some dietary fat. Adjust portions to appetite, activity and needs. Variety helps cover vitamins and minerals.
Example: rice, chicken or tofu, vegetables and a sauce you enjoy. Another: oats, yogurt or fortified soy yogurt, fruit and nuts. These are meal ideas, not portions prescribed for you.
Carbohydrates provide training fuel. Protein supports muscle maintenance and repair. Fats also belong in a balanced diet. A single “fitness” food does not make the whole diet adequate. NIDDK
Protein without the obsession
Active adults' needs vary. A commonly used range is around 1.2–2.0 g per kg of body weight daily. This is a broad reference, not a requirement to hit the upper limit.
For a 70 kg adult, that range is roughly 84–140 g across the day. Spread protein-containing foods through meals. This adult example is not a weight or calorie target for teens; medical conditions can change appropriate intake.
“Bulking” usually means deliberately eating extra energy to support weight gain; “cutting” means reducing intake to lose weight. Neither is a compulsory beginner phase.
Start by eating regularly and learning to train. If body composition is a goal, assess changes over time alongside strength, energy and health. Avoid large, sudden restrictions or using exercise to compensate for meals.

Food supports the adaptation; training provides the stimulus. Evaluate controlled technique, enough challenging working sets, progressive overload and recovery alongside food intake. Once an exercise is learned, leaving roughly 1–3 repetitions in reserve can be a useful working target for many muscle-building sets. Keep food claims in proportion
A food is not a moral category. Be cautious when a post labels an ingredient “toxic” without explaining the amount, frequency, evidence and relevant population.

Recovery starts with the basics
Adults aged 18–60 generally need at least 7 hours of sleep; ages 13–17 generally need 8–10 hours. Your functioning and sleep quality also matter. Give bedtime a realistic place in your schedule. CDC
Have fluids regularly; heat and longer activity can increase needs. Water, other drinks and food all contribute. NHS
Decide whether a supplement has a job
Protein powder
Convenient when ordinary meals leave a protein gap. Compare cost, ingredients, allergies and tolerance before buying.
Creatine
Creatine monohydrate has evidence for some repeated, high-intensity activities in adults. It is optional and can increase scale weight through water retention. Discuss suitability with a healthcare professional, particularly for teenagers, medical conditions or medication use. NIH
Magnesium: daily need versus supplement dose
U.S. recommended total daily intake for adults is generally 400–420 mg for men and 310–320 mg for women, depending on age; pregnancy changes the target. These totals include food. Nuts, beans, whole grains and leafy greens contribute.
The adult upper limit is 350 mg/day from supplements and medications, excluding magnesium naturally present in food. It is an upper limit, not a dose everyone should take. Check the label's elemental magnesium amount; excess supplemental magnesium can cause diarrhea. Kidney problems and some medicines change the decision, so seek individual advice where relevant. Pre-workout and vitamins
Read ingredient amounts and account for other caffeine sources. A stimulant does not replace sleep. Vitamin supplements are most useful for a specific need; adding more is not automatically beneficial. Check interactions and avoid assuming a multi-ingredient mixture has been tested as a whole. NIH
Mild muscle soreness developing after an unfamiliar session may be delayed onset muscle soreness. It generally improves over several days. It is not required for a productive workout.
Keep gentle activity comfortable and avoid another hard session for very sore muscles. Sharp pain during a repetition is a reason to stop that exercise. Persistent or worsening pain needs assessment. Adjust skill practice when muscles are sore
Use a gentle warm-up to assess comfort and normal movement. Mild soreness may allow a short, easy practice session; soreness that changes technique calls for a lighter demand or a break from that task. For example, if sore triceps make you alter a basketball shooting release or force the elbow or shoulder, stop shooting and reassess. Sharp or increasing pain is a reason to stop, not to rehearse a compensating movement. This example applies the soreness guidance above; it is not a basketball-specific clinical test.

This is a practical review order, not a diagnosis. If discomfort is involved, prioritize assessment over adding load.
Combine lifting, cardio and sport
Training stress comes from the whole week: lifting, running, sprints and sport practice all count. Start with the session most important to your goal, and organize the remaining work so you can recover and repeat it.
Combining aerobic and strength work does not automatically erase muscle gains. A systematic review found no overall compromise in whole-muscle hypertrophy or maximal strength, while explosive-strength development was more susceptible, particularly when both were trained in the same session. Schumann et al.
Apply it: a longer run followed by sprints is a demanding workout. Adjust duration, intensity and leg-training volume together; separate hard sessions when fatigue reduces lifting, sprinting or jumping quality. Maintain adequate food and protein, and use performance trends to judge the workload.
Strength supports a skill; practice develops the skill
Jumping combines coordinated hip, knee and ankle action. The adductors help control the hip, and parts of adductor magnus assist hip extension, so the inner thighs belong in a balanced lower-body plan. Squats, lunges and appropriately introduced direct adductor work are options. No single muscle exercise guarantees a higher jump: practice takeoff and landing with appropriate coaching as well. Returning after a break
Start below the last workload you remember, rehearse the movements and leave extra repetitions in reserve. The first session back is information gathering. Increase again as technique and recovery permit. After injury or illness, follow individualized return-to-training advice.
Common questions
Do I have to feel a muscle working?
A sensation can be useful feedback, but its absence does not prove a muscle is inactive. Check the movement, load and technique; do not chase a burning feeling by losing control. For an optional touch rehearsal, see Your First Session & Technique.
Should every session be harder than the last?
No. Performance fluctuates. Progress may mean repeating a load with better control or returning consistently. Use the progression rule rather than forcing a personal record.
Can I keep cardio?
Yes. Use the “Combine lifting, cardio and sport” section above to manage their combined workload and protect the quality of the sessions that matter most to you.
Am I ready for a more advanced routine?
First show that you can attend consistently, perform your main movements reliably, log the work and adjust loads sensibly. Then change the plan for a clear reason: more specific goals, a different schedule or a need for additional training volume.

Eccentric
The phase where a working muscle lengthens under load, such as lowering a curl.
Failure
An inability to complete another repetition to the chosen standard. Technical failure means technique would break down.
Frequency
How often an exercise, muscle group or session is trained.
Full body
A session that includes major areas of both the upper and lower body.
Hip hinge
Moving mainly by bending and extending at the hips, with a controlled trunk.
Hypertrophy
An increase in muscle size.
Isolation exercise
A movement mainly organized around one joint, such as a curl.
Isometric
Producing force without visible joint movement, as in holding a position.
Load
The resistance used, from bodyweight, bands, free weights or machines.
Overload
A training demand that challenges current capacity.
Progressive overload
Adjusting demands over time as capacity improves.
Rep / repetition
One complete movement cycle.
RIR
Repetitions in reserve: an estimate of how many more good repetitions remain.
RPE
Rating of perceived exertion. Scales vary; do not assume all RPE scales mean the same thing.
ROM
Range of motion: the movement available or used at a joint.
Set

Unilateral

Volume
The amount of training work. Be clear whether you mean sets, repetitions or load × repetitions.
Warm-up set
A preparatory set before the working sets.
Working set
A planned training set beyond light preparation.
1RM
The greatest load you can lift once under defined conditions. Beginners do not need to test it.
